5 miles warmup then 14 miles at 6:39 pace (6:21 adjusted).

Ran from the intersection of South Ponce and Ponce, following the course until cutting along Oxford St from marker 16 to 19. Then followed the course until Piedmont Park, before finishing on the beltline.

Ran the two parts of my 'double tempo' run in 17:18 and 16:22 to finish out.

Well that was...not great.

My plan was to try to get in a groove of 6 flat miles to start. I ended up running a little over my head I guess.

Mile 1 was 5:59, 2+3 were 11:54. The duo I was following then slowed down to a 6:01 which felt pretty easy. Then all of a sudden I lost it and started going backwards.

I split a 6:14 and got dropped by the pack I was with, but I thought that was probably ok and I could just find a new rhythm. Split 6:08 for mile 6 and 6:17 for mile 7 which contained some solid climbing.

Then the wheels came off completely, mile 8 was 6:39 and mile 9 was 6:16 for a straight downhill mile. Mile 10 was more downhill but I only managed a 6:34.

My 10 mile split was only 62:02 and my legs felt done. I knew there was no shot at a decent time and so I got pretty demoralized. I also ran completely alone for about a mile down an endless straight road.

6:26,6:40 and then 6:23 pace for the last 1.109.

Welp, I though I had a 1:18 in me and so I paced myself with that goal in mind. It proved to be far too much for me right now.

Still mulling over my race from Sunday. Hopefully the problem is that I just went out too fast: thinking I was in 1:18 shape when I should have aimed for 1:20. It's not the absolute time that bothers me, it's the fact that I couldn't translate my solid workouts into a race.

AM Morning off

PM Was thinking vaguely that I ought to do my 'mid-week mid long run' fast, but as the day went on this started to seem like a bad idea. I did a mile warmup feeling ok and then just thought 'well, I'll at least start my watch, for future reference'. I ended up running 12.2 miles in 1:20:22 (6:35 pace) and it felt pretty reasonable. The fatigue from the HM on sunday started to creep into my legs towards the end.

As I ran the route in reverse, it ended up being a net uphill so the adjusted pace was 6:16. My race had an adjusted pace of 6:12, which I think really underscores how much I underperformed. This workout felt nothing like a race.

The quality of collegiate distance running keeps getting better. Got an email from my college coach today. For the last 30ish years we've been running a 4.5 mile time trial around campus. An athlete might do it 20 times over the course of four years, so there have been thousands of attemps at this thing. On Saturday, we had the 1st, 2nd, 3rd and 5th fastest times ever run. My program has had multiple all americans.

BIG.ly Workout

Workout was ~1 mile warmup, 2*4.84 miles@MP-10secs/mile w/5mins rest, ~5mile cool down. Total of 15.6 miles.

The 4.84 mile course is along the freedom trail to the beltline, north to Piedmont and then back. It's downhill on the way out, uphill on the way back.

1st rep in 30:10 (Splits of 14:39(5:39/9:00) going out and 15:31 (9:40/5:51) coming back.

Avg pace:6:15 (5:55 adjusted).

I felt really bad on this rep, my heart was not cooperating and I was worried about having a full scale meltdown. I considered bagging the workout after this one. However, I started the second rep and felt much better so Istuck it out. It still got tough towards the end, but in a more conventional way.

2nd rep in 29:50 (14:25(5:34/8:51) and 15:27 (9:41/5:46))

Avg pace:6:10 (5:51 adjusted)

Overall I averaged 6:00 pace on the way down and 6:24 pace on the way up.

I think this gives me some idea what happened to in Birmingham. My heart needs about 30mins to properly get going, so when I try to hit my pace from the start the strain is too great. However, after a brief recovery I can start running well again. I think this was less of a problem in the summer/fall last year because I was doing more high intensity work, so my body got used to working hard without a long warmup.

Midweek midlong run. Did not feel very good, with blood pressure problems most of the way. Cramps in my shoulders and a rapid buildup of lactic acid on all uphills. At about the halfway point I backed off the effort so that I would be able to finish the run properly. It was slightly muggy this morning, but nothing crazy.

I won this race last year, just barely, in one of the most intense random races I have ever run. I won by 5 seconds over course record holder Aaron Roseberry after he had dropped me twice and I was in 5th place and hurting badly at halfway. I was seeing spots by the end. Today was much less exciting.

I immediately went to the lead at the start, with only two people coming with me. We would eventually be the top 3. The third place guy dropped off on the first major uphill less than a mile into the race. So it was down to just me and Stephen Harvell, who won the race two years ago.

We hit the mile in 5:45, the woman reading out the times said 5:35 so I told Steve our real split. Based on my breathing he must have thought that I was sandbagging, because he asked if I was just messing with him. Sadly, no, my chest was tight and I felt like I was being strangled. Signs of heart issues, which I definitely expected. But that seemed like too long of an explanation mid race. I just shook my head 'no'. I was not sandbagging. This seemed to galvanize Steve and he took the initiative on the next mile. The course looped back around to the start and we saw his family and he promptly dropped me.

We reached mile 2 in 5:37, a lot faster than I anticipated. I took the lead back from Steve and opened a small gap on a downhill, but when the course flattened out he came right back and passed me again. The way this course is laid out means that you can 'fake' your way through the first 3 miles, as they have quite a bit of down, but then we have to pay for all of it on the way back.

The turn off of Piedmont Avenue onto Sheffield, marks a pretty strong transition from the easy stuff to the hard stuff. As we made the turn, Steve took the lead for a few steps but I quickly drew even. We hit mile 3 in 5:47 still side by side and still climbing. I accelerated on the subsequent down and it was all over. When we started to climb again, I felt pretty sluggish, but it was enough. Even though my 4th mile was only 6:17, I was told that I had a ten second lead.

In the 5th mile, my shoe came untied. I attacked the uphills as well as I could, but my legs were tired and it was hard to stay motivated. 5:56. Last 1.2 in 7:27 (6:07 pace) including some more pretty rough hills. Despite my slowdown, the gap widened continuously and I won by 50 seconds.

Mike, I used to be a slightly better runner until I started having fainting spells in 2012. I was initially diagnosed with a terrible heart condition and I took a long break from training. Since then, Drs have decided they can't figure out what's wrong with me but it's probably not serious. However, I was hospitalized with low blood pressure last June. I have to carefully monitor how I feel on every run.

Then ran down the beltline in 12:13, which was also a pretty slow split. However once I started on the hills, I found extra reserves of strength and it seemed like the climbs barely affected me. By the end of the run, I was cruising and feeling great. The weather was perfect, mid 50s and low humidity, which probably made all the difference.

My total time was 1:17:51, compared to 1:20:24 last week. 2:47:30 marathon pace.

I ran this race two years ago, running 2:55:47 for 6th. That was my last marathon. I came in with a goal of sub 2:50.

Mile 1 (6:37)

My plan was to start conservatively which is quite challenging as the first mile is not only downhill, but we start with the half marathoners. I basically just chilled, running with Bo Brewer who was running the half. I just wanted to make sure that I stayed ahead of the 1:30 half marathon pace group.

Mile 2 (6:31, 13:08)

In the second mile, I was still very relaxed but I started to pass a couple of people.

Mile 3 (6:33, 19:41)

This is where the race starts to get tough. Mile 3 has a steep downhill followed by a long climb. On the climb I keep my pace pretty steady and then start to move through the field. Bo and a couple of other half marathoners are still with me as is Filemon Lopez who's running the full. Crossing the 5k mat, Filemon was 14th and I was 15th. (Bo was 52nd in the half)

Mile 4 (6:29, 26:11)

Mile 4 features a pretty solid climb going through the historic MLK neighbourhood. When I saw 6:29. I was pretty pumped. That's the same split I ran in the HALF last year for this mile.

Mile 5 (6:09, 32:20)

Mile 5 is a solidly downhill mile as we head out of Atlanta into Inman park, Atlanta's first suburb. Despite the big speedup, I don't really move up and Bo and Filemon are still with me.

Mile 6 (6:48, 39:08)

Now we climb again towards Little 5 Points, an ultrahip area, descend again, then climb up towards the Jimmy Carter presidential library. My legs are starting to feel it now, but I really pass a lot of people in this mile. In the second 5k I moved up from 15th to 8th, but I was still behind my pace from 2 years ago.

Mile 7 (5:56, 45:04)

I think that mile 6 is short and 7 is long. I ran 5:47 for mile 7 in the half last year, which also seemed wrong. Nonetheless I am glad to see that 5:56 after a 6:48 in the previous mile. There is a huge group of runners about 30 seconds ahead of me who all turn off to follow the half. Now I am completely alone.

Mile 8 (6:27, 51:31)

Mile 8 is the first one with the two races separate. I can see two people ahead of me. The road slopes down gradually and I can already feel the fatigue in my legs. I don't seem to be gaining at all on the people in front or the putting any distance on the chasers (based on the cheering delay). Right at the end of this mile, we get a real nasty climb, so I'm encouraged to see that I'm still sub 6:30.

Mile 9 (6:14, 57:45)

Even with this fast split, I don't seem to be gaining on Aaron Spak (who is in 7th). This mile has plenty of downhill.

Mile 10 (6:34, 1:04:19)

Mile 10 and 11 contain a pretty lengthy, though not very steep climb. And right at mile 10, I finally real in Aaron to move into 7th. I run stride for stride with him for a bit, but it seems like he's starting to struggle so I just keep right on going.

Mile 11 (6:36, 1:10:55)

As we crest the hill I can see one guy (Paul Deaton) and then on a little dogleg I get a glimpse of 5th place, but he's probably still a couple of minutes ahead.

Mile 12 (6:17, 1:17:12)

Really don't enjoy this downhill. My legs are seriously in trouble. Mostly my glutes and calves. My quads to have some fight left though. It's going to get rough. You are now subscribed to #DecaturFacts

Mile 13 (6:27. 1:23:39)

Did you know that there are 47 Decaturs in the US? This fact is communicated to me in rhyme. A lady waving a sign saying "Decatur Now, Decatur Tomorrow" yells at me "better you than me". Anyway I'm in 7th at halfway. Ten seconds behind 6th,  1:10 behind 5th and 4+ minutes behind 4th.

Mile 14 (6:30, 1:30:09)

First indication that I'm slowing. This is a faster mile, but my split isn't great. I'm not gaining on 6th place, but 5th is getting closer to both of us.

Mile 15 (6:26, 1:36:35)

There's a really loud aid station in this mile: megaphone and all. From this I can tell that no one is really very close.

Mile 16 (6:07, 1:42:42)

This is the fastest mile of the race, so this split doesn't get me any closer to 6th, but he manages to catch the 5th place guy and they run side by side.

Mile 17 (6:35, 1:49:17)

This is the change point of the race, after several relatively easy miles we enter Druid Hills. It's a horrendous series of climbs and drops that seems endless. Fortunately, I run in this neighbourhood every single day. About halfway through this mile we pass my tempo run startline, which is at the base of a 400m hill. I push hard up this hill and finally close the gap on 5th and 6th place.

Mile 18 (6:37, 1:55:54)

My legs are really feeling it now the 6th place guy is still sticking on me in this mile.

Mile 19 (6:25, 2:02:19)

One final mile where I feel good. I bury the hard climb in this mile.

Mile 20 (6:56, 2:09:15)

The constant switching from steep up to steep down and back is taking a toll. I feel like I'm running in sand, but I've still got plenty of energy. One final mat at mile 20.

Mile 21 (6:39, 2:15:54)

Mile 20 starts with a brutal combination of steep down, steep up, steep down. I just couldn't use the downhill properly. Then on the next climb I felt like I was crawling.

Mile 22 (6:35, 2:22:29)

This mile is where I lost the sub 2:50. It's a nice gradual downhill into Piedmont park. A 6:35 wasn't going to ruin my race, but not good enough.

Mile 23 (7:06, 2:29:35)

Mile 23 has another turnaround where you can see the people ahead and behind. I didn't see anyone in front of me. I saw the 6th place guy about 2mins back and got a glimpse of the motorcycles indicating that the top woman was coming.I finally slipped behind the 6:30 guy on this mile as we had to climb up to Peachtree St. This is the hill that hospitalized me last summer.

Mile 24 (6:43, 2:36:18)

Lost more ground to the 6;30 guy.

Mile 25 (6:54, 2:43:12)

Mile 25 somehow has more uphill. I felt ok, knowing that I was close to the end, but this is a legitimately tough mile.

Mile 26.2 (8:08, 2:51:20)

That' 8:08 for 1.22 (6:40 pace). Not a bad finish. Totally comfortable cardiowise. My calves were just totally unprepared.

Congrats on toughing out a tough race. Sorry you missed sub 2:50 but sounds like you squeezed out everything you could have. Course sounds challenging, especially for supposed Flatlanta. Maybe Hotlanta, not so Flatlanta.

This was an awesome recap! Seems like a tough course to break 2:50 on, so it's cool you did better than in 2015. I liked reading about every mile. How do you think you could have prepared yourself better for the rollers? Just run them more? I bet the downhills were the killers.

There's a 17% downhill grade at mile 20. There's just not much I can do to prepare for that. However, I did most of my tough workouts on uphill stretches rather than downhill stretches.

Paul finished 29th, he must have needed to stop and walk.

First speed workout since Nov 10th! Ack, has it really been that long? Maybe it hasn't it is April 1st so you can't believe anything today, not even your own blog. Are blogs even real?

Anyway, the workout, if it took place at all, was 4 by 800 with 90 seconds rest followed by 5mins of chilling then 4 by 400 with 90 seconds rest then 4 rhino hills. My primary goal for this workout was to just go through the motions and not worry about times. I think it was successful, unless there were some owl creek shenanigans or this whole post is a lie that I made up to confuse a future version of myself.

On the 400s and 800s I alternated between downhill and uphill, if I did them at all.

A 4-5 mile tempo has always been a pretty standard aerobic test for me. It should be doable at about HM pace. This course runs along a bike path going from my office to my house. It correlates very well with my racing performances.

"Sat around and did nothing afterwards because I was so tired" Saturday

1 mile warmup

2.43 miles in 13:34 (5:35 pace) down the beltline. Splits of 5:18 on Freedom and 8:16 on Beltline.

Using the splits I calculated from my wave tempo. My 5:18 was 5:47 pace and 5:42 adjusted. I then split 11:22 at 2.02 miles (5:38 pace/5:39 adjusted). My split was 6:04 for 1.1 miles (5:31 pace/ 5:37 adj). Finally did the last .41 miles in 2:12 (5:22 pace). I'm not sure on the adjustment for this section.

This was a really good rep and it felt smooth and unforced. However, when I was done I felt hot and nauseous. After about 7 mins of jogging I made it to the 2 mile start.

Two miles on the beltline in 12:10 (6:05 pace/5:47 adjusted). Splits of 5:56 and 6:14 which are pretty even in terms of adjusted pace. This rep was not nearly as good.

Another 5 mins of jogging recovery and then 1 mile down the beltline in 5:16.

Then it took 8:20 to jog to the rhino hill. Did 4 rhino hills in 37.8, 34.5, 34.6, 33.9.

Ran back home and saw Allie starting her run, so I ran an extended cooldown with her.

Allie Scott and I ran the Genie Pyramid Loop as we have every second Saturday and every fourth Friday for the last two years. The  mischievous genie and angular pyramid always gives us pause to reflect upon our wishes for the upcoming fortnight and sparks a lively debate about our favourite grades for the second half of the run, respectively. Today we were horrified to find that the pyramid is gone replaced, by windchimes producing a clanging cacophony reminiscent of the dirty locomotive that once encircled this city like an octopus encircling a polychaete - but with trains. Decreased pyramid density may destabilize the earth's orbit and cause a 20% increase in day length. I for one will vote with my feet, as it's been shown to increase balance and derease the chances of falls in the elderly. In conclusions, polychaetes, vertical integration, polychaetes.

15.8 mile long run. Nice day, so I decided to finish with 3 miles hard going up the beltline/freedom trail. I've done this fast finish many times over the last three years and a good day is sub 19, with my best aroud 18:40.

Today I ran 17:24! I was cruising from the start, running 6:27(5:43,5:14 adj) from the North End of the beltline to the Ralph McGill bridge, 14 seconds faster than I've done that stretch going all out.

Reached the top of the rhinohill in 8:48 (5:52 pace), which would be a decent split for running downhill, but I did it uphill and felt fully in control.

Then I split 5:30 running uphill the freedom trail (5:59,5:30adj), meaning that I reached the boulevard columns in 14:18 (previous best of 14:52). Again, this would be a decent split running downhill, but I was going uphill and kept going for another .6 miles.

My goal initially was 83, and I figured that I would finish around 17:30. I stuck with a group for a bit but at around lap 4 they sped up (80) and I backed off the pace. Then I kind of drifted in no-man's land for a bit (85,85,84,84). Then Brandon Davis passed me with about 800meters to go and encouraged me to pick it up (he was just tempoing after running a fast mile). That helped me finish strong as I picked off a couple of fading Berry College runners.

Some things I noticed in Richmond, VA:

Atlanta has a 'photo bridge' where everyone has the photo taken with the city as a backdrop. I've seen newscasters use it fot B-roll footage, political ads shot there, modeling photo shoots, and even music videos. Somtimes people just set up an easel on the sidewalk and paint. Richmond has a 'fishing bridge', it's a two lane road going over the james river, but people are fishing over all along the sidewalk. I saw at least 50 people out there fishing.

Like Utah, Richmond has a pipeline trail. The richmond pipeline trail is literally on top of pipeline (carrying ???) about 5 feet wide next to the river.

There's a big mural that says "Is that James I smell?"

I crossed the James river on four different bridges, including two which are pedestrian only. There are also the ruins of old bridges visible in the river. In the middle of the river are small islands with dense trees that envelop you on all sides. Probably the coolest example of this was a very narrow bridge with train tracks on it. I wanted to run on it but I thought I might die, however I saw a local guy running on it so maybe it's safe. Something to do next time.

14 second post apocalypse PR. Fastest 5k since Flat as a Pancake 2011 (when I ran 16:23 in the freaking snow).

Goal was just to break 17. My plan was to be very agressive and then just hang on. There was a group of people who went through 200 in 39 and I just tried to hang with them: 79.85 at 400m. The group that I was with then sped up. In the past I might have let them go but I consciously surged to stay with themL 77.94 (2:37.79). On the third lap my legs started to burn and I knew I couldn't keep up the pace but I didn't let myself lose contact 78.87 (3:56.66).

On the one hand, I knew that I had gone out too fast, but on the other hand I was confident that I could hang on for a sub 17. Lap 4 was the first over 80 (80.22) to come through at 5:16.88, and then an 80.56 got me to 6:37.44 through 2k. Here the pack that I had been running with fell apart and I started to struggle. After an 83.76 (8:01.2 through 2400), I got passed by a couple guys and just tried to hang on. Managed an 82.68 (9:23.88) to stay only a few seconds behind my 3k pace from last week. 10:46.83 through 3200 after an 82.95. Here I relaxed a little because I felt confident in the sub 17. I missed my split at 3600 but 4k was 13:34.97, meaning that I was 1 second ahead of pace with 1k to go. Ran 83.00 then 81.17 then 36.12. Felt totally spent afterwards.

I was totally spent afterwards. Aerobically this felt ok, but my legs were tired the whole time. I still feel there's more in there but I may not have another shot on the track this year.

Next week = 1500

These meets have a crazy amount of competition in them compared to a typical road race. There were 5 or 6 guys sub 16 in this race, I believe. Also there was an elite mile won in 3:59 (2nd place 4:00.01).

First 1500 of the year. Splits of 72,73,78(whoops) and 53 for the final 300m. Didn't feel particularly difficult and I had too much left in the last 100. However, I did improve from the 4:39 I ran last year.

After a 25 minute break I jumped in the 3k without any particular goal. I started out off the back of the pack in the first heat so I had no real choice but to pick it up. I held it together pretty well for 4 laps but then died. However I still ran a slight PR of 9:54.

1st five segments from WW v1.1 but then ran down the beltline for 1.12 miles. Also, I was feeling pretty sluggishat the beginning and the first couple of reps weren't very good. Thus, I cut the recovery from 90 to 60 secs as I didn't really feel I needed it.

Whenever I visualize a race beforehand, I try to consider a lot of different scenarios of how it could play out so I can be mentally prepared. That means that I have a range of times in my head that I could potentially run. If you'd asked me what the A++ scenario for this race was it would have been to get out hard (sub 5:10 through 1600) and then hold on to finish in low 9:40s. It's very rare to have a race that exceeds even my most optimistic expectation.

Anyway, I had quite a bit of confidence in my fitness going into this race. I had run some very good workouts. So I just told myself to push from the start and trust myself. Hit the first lap in 75.6 which felt very tough so I backed off a little to a 76.7 for lap 2. When I saw 2:32 through 800, I figured it was just a matter of time until I blew up and people started streaming by me. Instead I was starting to move up, I ran 76.1 for lap 3 to hit 1200 in 3:48. The nice thing about the 3k is that when you get to this point you can start counting down the laps. I slowed to a 77.3 for lap 4, but I was still 5:05 through 1600.

Here I really did slow down, as we were starting to lap runners constantly. Lap 5 was only 79.3 and Josh Deaton came by me. He's a very strong finisher and I told myself that if I could just stay on his shoulder I would be successful. Thanks to him I picked it back up to 77.6 for lap 6. With about 500 to go I moved passed Josh but he stuck right on me  and repassed me on the backstretch 76.6 for lap 7 and then I kicked like mad (35.1 for 200, which isn't that fast I know). Ended up narrowly losing to Josh and Brandon Davis.

Final time was 9:34.4 a 20! second PR. I've dropped 1 minute off of my 3k over the last two years.

Modified my 4.5 mile tempo route to finish at Piedmont Park. The first 3 miles are the same as before. Ran down lullwater to the 4 mile mark of the Freedom Trail in 8:42. Then ran between the mile 4 and mile 3 mark in 6:19. It took me another 3:14 to reach the junction with the beltline (18:15 through 3 miles). Then ran down the beltline in 8:19 for the last 1.5 miles. The new route has about 300ft of ascent and descent, with a net gain of 10 feet.

As it was my first time doing the new route I don't have a lot to compare to, but I felt very flat today.

I set new records on 4 different segments! Very pleased with that. Kind or suprised that I couldn't improve my team on the second to last segment (1.12 miles downhill on beltline). There were a ton of people out that I had to watch out for, but there was a halfmarathon going on last time. I actually said "meep meep" like the road runner when a couple of people almost stepped in my way without looking. This is probably what Sasha would do now that I think about it.

AM 12.8 w/ 10 miles fast. It was very humid (dew point of 68-70, temp was 74) and I started to feel really bad in the middle, which is reflected in the splits.  Very pleased with this run overall, as I was able to match some of my better workouts despite suboptimal conditions.

I was totally drenched when I was done with this run. Leaving for Utah tonight so I'm going to have the opposite problem.

First UT race in 3 years. Apparently I have lost the ability to run downhill. I started out in 8th place and stayed there for the first 5 miles. I pulled up to the 7th place guy right as we went onto the dirt but by then my legs were really chewed up so I started to drop back a little. Coming out of the canyon I was caught by the 9th place runner, and we ran together the rest of the way. With about a mile to go I dropped the 9th place guy.

First time doing Draper Days 5k since 2012, the day everything finally unraveled for me. I was kind of scared to return.

The start was a giant mess. They had the push-wheelchair runners lineup at the front but then didn't let them go early. Which is just...obviously a bad idea for everyone. Then they left up two road block which everyone had to go around. This mess probably only cost me about 3-5 seconds, but it was all quite avoidable.

Started off running behind Dennis Simonaitis, just like the good old days, and we slowly gained on the lead women (Nan+Sariah) as well as Sasha. Caught up to them right at the mile marker (which was way off). Then I pulled ahead of them all, with only Sasha coming with me. We ran side by side until about the 2 mile mark when we started climbing and I used my Atlanta legs to pull away.

With about 1k to go, Nan caught back up to me and encouraged me to keep up so I ran behind her the rest of the way. Very surprised to see 17:0x as I crossed the line, as my mile split was 5:42 and I felt like I was slowing down. Riley's garmin said the course was legit, so I'll take it. Best road 5k since early 2012 and only 10 seconds slower than what I did on a track at sea level.

I finished 13 seconds and 1 spot ahead of Dennis. In 2011 we fininished 6-7 in this race with about the same spread but 1 minute faster.

So now the race results have me as 17:07 (they changed for some reason) and they give everyone but me a 2-3 second difference between gun time and chip time. I definitely had to wait 3 seconds before I crossed the start line. That's what I get for not stopping my watch when I crossed the line.

James - congratulations on climbing out of a hole. Your last mile was actually very decent considering the grade and altitude (grade is harder to take at altitude). Your official time was 17:05, and everybody else's should be around 2 seconds faster. I am currently discussing this matter with the race director. If you want, send him an e-mail as well as a second witness that we do want the correct time recorded, and 2 seconds is a significant difference in a 5 K.

My prediction for this race was 35:00, based on the couple of workouts and races that I had leading up to it. So clearly I destroyed my expectations.

My plan was to start pretty conservatively (5:30ish pace) for the first two downhill miles and then try to keep the remaining miles sub 6. First mile in 5:15 and it felt pretty easy. In the second mile, I picked found a nice rhythm on 500S that felt pretty sustainable. Was shocked to see that the second mile was 5:16. I tried to pick up the effort when i turned onto 1300E but it was just not happening. However, this was still good enough for a 5:32 mile 3.

Mile 4 was my worst mile (according to the course tool) as I was really just counting down the blocks until I was done with the downhill. I was really suffering here, but I wasn't getting passed and was occasionally picking people off. Another 5:31 mile for mile 4.

Making the turn onto 200E I could see the end of the downhill which was actually a relief and I picked up my intensity. Ran 5:25 for mile 5 (still aided). Then at about mile 5 I picked off Dave Taylor and then Sasha who latched on briefly. I ran a pretty strong last mile (7:02 for 1.2 5:46 pace).

In a very Atlanta turn of events, a sinkhole opened at the 2 mile mark of the Jog Days/Tailgate 5K course. Fortunately, the ATC is great so they put on a road mile instead. The course that the had to use was kind of whack:

Very downhill start with a ton of people ahead of me, then a sharp left turn onto Wieca. We started heading uphill and I gradually passed people. I could already see that Blake and Masato were well out in front and didn't seem to be struggling.

After about 1000m I was in 3rd place when we turned another corner and started to climb a steephill. Derek Bovard and Brian Sydow both passed me back on the hill. When I got to the top I started kicking and moved back into 4th. I almost caught Derek, but he had a little extra gear in the last couple of meters.

Ended up with a 5:08, which is decent for net uphill mile. Course tool has the equivalent flat pace as 4:49 which is in line with other recent times. Blake ran 4:50, Masato 5:01, Derek 5:05 and Brian 5:12

PM 8.4 4.5 miles in 25:50 (5:44 pace). When I moved I modified the end of the course, which definitely made it faster. Hover the first three miles are the same as before and I hit 3 miles in 17:48, whereas my previous best was 17:53. I then ran down the beltline (1.5 miles) in 8:02 (roughly 5:21 pace).

Started to overheat after the first one and so the rest of the workout was a struggle. After a bit of slow jogging in the shade I did some hill repeats on a new hill (westminster)

3by 100m in 21.6,21.3,20.0 

Decided that was too short, so I changed it to a 150m. This stretch alegedly has 60ft of uphill=12% grade. Doesn't seem right. If it is right then the time is comparable to a 200m on flat.

Absolutely surreal: On Monday Trump gives statement condemning white supremacists and Nazis and then today he comes back and says "both sides" are to blame. I actually feel sick that this is going on. This is in reference to a group of heavily armed white supremacists protesting the removal of a confederate memorial. When they were met by counter-protesters, things got violent.

"You have a group on the left that came, violently attacking the other side...that's the way it is"

He then went on to point out that Washington and Jefferson were slave owners and so why do we pick on Robert E Lee. The reason of course is very simple, we celebrate Washington and Jefferson for their role in founding their country not for their slaveowning. What is there to celebrate with Robert E Lee? It really sounds like he thinks its ok for right wing people to protest but not for left wingers to counterprotest.

Keep in mind he's under no obligation to defend these people...

New 400M workout. Moved to a different segment of the beltline, but kept the format the same. 400m down, then up,down, up, w/90 seconds of rest. Two sets of 4 with 5 minutes between sets

Uphill ones were good, downhill ones not so much. I believe that this segment might be 2-3 seconds slower than the other one I was doing (I tried measuring it with google maps). It was so cold and dry...yuck. Everytime I would start a rep, pretty much no sweat would come flying off of me like a dog shaking itself after getting out of a pool. Other people on the beltline were probably really disappointed.

Then I jogged to the rhino hill to do four hill blasts (first time in while). I was so tired from the workout that I originally just thought 'no way, not today'. But rhino hills are short and shaded so I thought it would be ok. Started the first one and quit after about 5 steps...yuck. Then went back down gave myself a pep talk and did it. My watch read 49.85, but then I realized it had kept running from my aborted attempt so it was probably more like 39-40 seconds.

The next 3 were 38.8, 36.6, 35.2. A 36.6 is passable and a 35.2 is good. Then I had a 4 mile cooldown to get to work. This took forever. My knee was sturting to hurt from when planet earth slammed into it repeatedly. Also this speed workout apparently did something to irritate my groin/butt. Anyway, I made it without needing to stop but I think I broke myself.

Today Trump outlined his plan for defeating radical islamic terror. He told an apochryphal story of Gen Pershing who ended the insurrection in American occupied philippines by shooting terrorists with bullets dipped in pig's blood. This is an actual thing that he said. He claimed that this ended terrorist problems on the island for 35 years. This entire story is a lie btw, but even if it wasn't...seriously this guy needs help.

This was my first race in GA in 2014. Now it's my fourth time running it and I've gotten faster every year. I guess this kicks off my SENIOR YEAR OF ATLANTA WOOOO!

Anyway, my goal for this race was sub 17 which I knew would be close. Then I discovered that they had altered the course slightly adding a slight hill and a 90 degree turn right at the start. That's probably worth about 1-100 seconds.

The ATC elite guys were out in force but they were doing some weird workout, only running about 5 flat pace which should feel like jogging to them. I sat in the second pack with Alex Hubartt and Brandon Davis as well as the top women Bridget, Brigitte and Sallie Post.

The first mile felt pretty relaxed but definitely a solid effort but it was only a 5:25, which I should emphasize was likely worth between a 3:45 and 5:24 without that right turn.  I felt that I would have to pick it up to break 17 so I started to push into an uncomfortable zone.

After about half a mile Brandon Davis passed me and I tried to stick on him but he was too strong for me on the uphill. My legs were starting to get a deep burn. Reached two miles in 10:58, meaning that I had slowed down. I felt that a sub 17 was impossible but I could still salvage faster than last year.

I passed a couple of guys in the last mile but Alex Hubartt passed me. If I had just stuck with him I would have broken 17. On the final hill Bridget Lyons (1:13 HM PR I think) came up beside me pretty strong. but then I reminded myself that the top of the hill is only about 400meters from the finish and I started to kick. I had to dodge around a wall of wheelchairs (again!) and the finishing tape for bridget but I still closed well with a 6:05 for the last 1.1 (5:29 pace).

Overall I'm happy with it. I set a road PR again, by two seconds. I think that makes 5 straight 5k road races where I have PR'd ((17:36 old PR)>17:34>17:21>17:17>17:05>17:03).

Modified the 4 by mile workout. It used to be down-up-down-up. Now it's up-up-down-up. The only change is the first rep which is now .82 miles uphill instead of .98 down.

Surprisingly pleasant this morning. The dew point was 63 as opposed to the 73-75 I've been dealing with for the last two weeks. I think that made a big difference.

First rep was 4:38 going uphill (5:40 pace). I'd never done this segment for time before so I had no idea if that was good or bad. Started the second rep going uphill and my legs felt really flat, like I was running in syrup. However I came through the first split a couple of seconds faster than I ever have before. Managed to maintain all the way through running 5:35 for the uphill. That's 3 seconds faster than I've ever done it.

On the downhill rep I once again felt like I was running really slow at the start. However I hit the quarter in 80. I picked it up slightly as I went an and I ran 5:14. That's seven seconds faster than I've ever done a downhill rep in this workout. On the last uphill segment I went all out. I actually started off a bit slower than the second rep, but gradually inched ahead. I hit 3/4mile in 4:08 and figured I had a shot at a sub 5:30. Ran the last quarter in 79 for a 5:27 uphill mile.

I first did this workout two years ago: 5:35 down, 6:07 up 5:49 down, 6:09 up.

Today 5:40 pace up, 5:35 up, 5:14 down, 5:27 up.

4.5 mile tempo. Kind of bittersweet. Set a massivenew workout PR, probably because I've been running low mileage for a few days. However after I was done my knee wasn't really runnable. I was able to walk/jog home without too much trouble. Disappointing after it seemed like it was getting better.

Pain was on the left knee where I feel on 8/9 and then again on 8/15. It starts out feeling tight around the knee. Then I get pain below the knee cap on the lateral side of the patella. Finally there is occasional pain(possibly under the knee cap). This is the pain the forces me to stop running. It's notableybetter on uphill than on downhill. Knee doesn't hurt at all when not running and it takes a few miles for it to start hurting. Pain stops as soon as I stop running. Can't match this up with any symptoms. I think I recall a similar thing happening in 2010 and it only got better from full rest (but for some reason I didn't blog it).

As I'm in good shape, I'm going to try to make it until Monday, when I have a race scheduled. Then I have to get it better.

I've been struggling with runner's knee but I thought I would run this race anyway because I figured I would PR. I did.

I was in in like 20th for the first mile then moved up to 3rd very rapidly. Stayed there by myself until mile 4 when I got passed. I hung on to the guy until about 800meters to go when I finally lost contact. Happy that I did the race and came away with a 14second PR.

Knee didn't hurt at all during the race (dopamine I guess) then afterwards my calves were killing me (due to stupidly wearing my rockets). I also felt nauseous at the finish line, as is tradition after PRing. The nausea plus destroyed calves meant I didn't do any cooldown so I had no chance to see what my knee felt like.

Wacky workout. Actually not that bad. Was very sore afterwards. The conditions were nice, but it was also darker than the last few times I attempted this workout. That really makes a difference on the second mile rep, I think.

Surprisingly muggy day, which limited me a little. I did a 4.85 mile tempo on the beltline in 29:22 (6:03 pace). 

Splits: 15:19 up (9:28,5:51) and 14:03 down (5:30, 8:33)

Afterwards I was pretty tired. I was originally going to do some more hard running, but I was concerned about cramping up. Instead, I did some plyos on the grass and then about 6 by 100m hard strides.

On August 28th I did 2by 4.85 in 29:34, 29:35.

Dew point of 73 this morning, and I felt terrible. Also still out of shape from injury.

First uphill 0.82 in 4:54 (5:58 pace). Then 90 seconds rest and 1 mile up in 5:50. These first two splits were about what I expected, but I could feel the heat getting to me. Barely managed a downhill mile in 5:31, which is still ok. The wheels fell off on the last one, but I at least got it under six minuted (5:59).

Then did 4 by rhino hill for the first time in a while 38.8, 39.0, 36.7, 35.6. The four mile cooldown to work was bark.

Probably an easier course than last year (perhaps 90 seconds according to course tool). I ran about 20 seconds faster, so the performance was probably slightly worse. However this was one of my best races last year, and this year I'm going off injury.

I started out in 4th then faded to 9th! in the third mile going downhill. My legs were already tired and I didn't want to attack. I passed two people and got passed by 3 the rest of the way. Finished pretty strong.

The pace felt easy at the start so I think I have good speed in my legs, I just need to work on getting stronger. Next big race will be Thanksgiving Half. 33 days.

3.8 mile tempo in 23:16. Up in 15:09 (9:16, 5:53) (~6:15 pace, uphill) then along freedom trail in 8:07 (5:53 pace, rolling).  It was cold this morning, but not too cold. I was slightly slower than last week, but finished stronger (possible that the wind blowing the other direction accounts for this.)

Then I did 4 hill repeats on the Elementary Hill. It's about .14 miles and the course tool says the equivalent distance is .17. So literally about 225m, but the times should be comparable to my 275 meter repeats...

47.9, 47.0, 44.6, 43.8 On the last two I reminded myself that this was supposed to be a sprinting workout.

Took splits about every 2/3 of a mile (the loop breaks down nicely into almost equal parts). It was windy, but the loop is mostly sheltered except for the middle section.

Well done. One of my favorite workouts. I use it as a half marathon prediction workout. It's usually very close.

After a few interruptions...senior year of Atlanta woooo!

My guess for this race was sub 1:19 so I ended up being pretty close. There was no clock at the finish line so I couldn't see how close I was and I didn't feel like sprinting because my stomach was upset.

My stomach was bothering me pretty much all morning before the race. I thought it might be just be nerves and hoped it would go away. It never did, it just kind of got worse throughout the race. So the fact that I ran as well as I did is encouraging.

The course was subtly changed this year, but I think it only affected mile 11. Based on my splits it could have been as much as a ten second difference.

Mile 1 (6:06; 2016 5:51; 2015; 6:07)

As usual at the start tons of people went out really fast. The first mile is the slowest (it's the reverse of the final mile which is the fastest) so it's not like I started off really slow. There was even a guy wearing a 1:40 pace team bib next to me.

Mile 2 (6:02, 12:08; 6:01, 11:52; 6:02, 12:09)

Ran next to some Emory XC runner who was just doing a long run. I got into a nice rhythm running with him. I noticed there was a headwind. Started to get somedownhill but running with the XC runner felt too difficult. I caught up to a guy wearing a 1:30 pace team bib as well as Juan Soto. I decided that I would run with these guys for a few miles.

Mile 3 (5:58, 18:06; 5:59, 17:51; 5:59, 18:08)

I fell behind a little getting some powerade but easily caught them again. Too easily, in fact. Juan and I ran together in the ten mile so I thought he would have no trouble hanging but he seemed to be struggling a little. I decided to just pick up the pace and run how I felt.

Mile 4 (5:53, 23:59; 5:50, 23:41; 6:02, 24:10)

The fourth mile is very downhill and I just cruised down it without really trying. Got passed by two guys running together (Will Decamps and Whit Silby) neither of whom I knew. Looking at the results, Will beat me by 2 mins last year. For some reason I always panic during this mile and start to notice all the problems that I'm having. I felt cold and that my hands were swelling (meaning low blood pressure, maybe?). I just tried to remember that I felt pretty bad at this point last year and still was ok.

Mile 5 (6:07, 30:06; 6:01, 29:42; 6:11, 30:21)

Heading through Atlantic station I felt like there was still a slight headwind even though we were now heading east instead of north. I passed up a young guy wearing only flowery split shorts and no shirt. He was holding his stomach like he had a side stitch. That's too bad. Will and Whit passed up one guy ahead of me and were pulling away. I was now 24 seconds behind last year, but I was still ahead of 2015 pace so I figured that sub 1:20 was still doable.

Mile 6 (6:08, 36:14; 6:16, 35:58; 6:17, 36:38)

Midtown Atlanta is on a slight rise so we have to run up and over it to get to Piedmont Park on the other side. When we hit the hill I found that I had an extra gear and managed to pick up my intensity. I briefly almost caught up to Will and Whit but my stomach wasn't having it. I did manage to catch up to Karl Burkhardt who latched on when we got to the park.

Mile 7 (5:53, 42:07; 5:59, 41:57; 5:50, 42:28)

Going through the park Karl and I ran together I was really feeling limited now by my stomach. But I figured that 5:53 pace is pretty good. Will was 15 seconds ahead at 10K, Whit was 22 seconds ahead. I could also see Jacob Giammarco who was 23 seconds ahead and Sven Henningson who was 30 seconds ahead. Juan was only ten seconds behind me.

Mile 8 (6:34, 48:41; 6:32, 48:29; 6:28, 48:56)

This is the toughest mile on the course, being about 80% uphill. Did not really push it that hard here but it was slower than I thought it would be. I think I was lulled into a false sense of security as I dropped Karl and passed Jacob pretty easily. I could barely see anyone anymore.

Mile 9 (5:57, 54:38; 6:11, 54:40; 6:04, 55:00)

I did a quick self assessment. Legs felt fine, breathing was fine. My stomach was not good, so I just told myself that the faster I ran the sooner I would be done. I put in a big surge and passed up one guy who was struggling. Was pretty shocked to see how good this split was (possible tailwind).

Mile 10 (6:08, 1:00:46; 6:20, 1:00:00; 6:14, 1:01:14)

This mile was the worst. A steep downhill followed by a gradual uphill was really not what I needed. I still felt really strong however. I got a big boost when I saw the split of 1:00:46, I knew that a sub 1:20 was pretty much guaranteed.

Mile 11 (5:58, 1:06:44; 6:24, 1:07:24; 6:07, 1:07:21)

Really felt good now, as the miles were ticking down and I was speeding up. I wasn't really gaining on the people in front of me however.

Mile 12 (5:57, 1:12:41; 6:08, 1:13:32; 6:04, 1:13:25)

Finally managed to catch back up to Will as well as Tim Brooks who were running side by side. I think they were both pretty beat as they just cheered me on as I went past.

Mile 13.1 (6:25, 1:19:06; 6:32, 1:20:04; 6:29, 1:19:54)

This last mile has quite a bit of downhill. If it wasn't for my stomach, I probably had enough left to run in the 5:30s. Instead I manged a 5:49. I also had a brief moment of doubt. My splits from miles 10,11 and 12 seemed unrealistically fast so I was concerned that they were wrong and we were about to get a long mile to make up for it (it's happened to me before) so I didn't really start to kick until the last 30 seconds.

I ended up 12th overall (the results say 13th but they also say that some guy ran 2 min/mile for the second half). Despite closing well I hardly passed anyone which I think is a reflection of the wind being with us in the second half. Even though I was limited by my stomach I'm not disappointed at all as the race still went really well.

Hey hey now, that's a new PR!

My goal was just to beat last year (36:00), pipe dream goal was to beat my big peach sizzler time (35:44).

I workout on this course all the time so I had a really good sense of how to pace myself, which I think really helped. Especially because it seemed like many of the mile markers were either wrong or missing.

I took the lead about 400meters into the race and thought that I had the race locked up. I hit the bridge over Ralph Mcgill which is just shy of the mile in 5:14. However in the second mile I slowed down a little as I ran about 6:06 from Ralph Mcgill to the north end of the beltline (about 5:3x pace). That allowed Kennesaw State runner Matt Auers to catch up to me. I've beaten Matt a few times this year but he's still a sub 16 guy so I was a little nervous.

I hit the official 2 mile mark in 11:16 which didn't seem correct (probably more like 11:00). Matt still stayed right on me as we cross Monroe and hit the trail. I was already hurting but I wasn't just going to slow down and let him pass. I hit the 3rd mile in 16:22 (5:06) and that didn't seem right either. Based on the beeping of Matt Auers watch, I think it was probably more like 16:45 at 3 miles.

The 3 mile mark is just about the low point of the course. As soon as we hit a small climb, I put a little gap on Matt, but I wasn't sure how far back he was. Mile 4 was 5:41 (22:04) and I decided that maybe I was just running fast. I knew the course was accurate overall, and that a PR was likely.

The last two miles are all uphill and I just tried to keep it together. I could still hear some latent cheering for Matt, but the latency got longer and longer. I ran 13:09 for the last 2.1 miles (maybe), which is about 6 flat pace. That matched up with the paces from the quarter mile marks on the trail. Somehow ended up winning by a minute.
